Every fitness calculator skips this question
Search any major fitness tool site and you’ll find a one-rep max calculator, a VO2max estimator, a BMR calculator, body fat formulas — a dozen ways to measure where you are right now. None of them answer the question people actually search for around every holiday season: what happens if I stop for a while? The science exists — it’s just been sitting in blog posts and research reviews, never turned into something you can plug your own numbers into.
Five things people get wrong about taking a break
Myth: “One week off and you’re back to zero.”
Fact: the first one to two weeks are dominated by glycogen and water loss, not real muscle or strength loss. You’ll feel “flatter,” but the tissue is still there.
Myth: “Cardio and strength fade at the same rate.”
Fact: cardiovascular fitness slips noticeably faster than strength. If your break is mostly hurting your endurance, your lifts are probably fine for longer than you’d think.
Myth: “Years of training don’t matter once you stop.”
Fact: more trained people lose fitness more slowly than beginners during a break of the same length — though they also have more to lose in absolute terms.
Myth: “Age doesn’t change how fast you detrain.”
Fact: older adults lose conditioning meaningfully faster than younger people over the same break — one study found adults in their 60s and 70s lost strength at almost twice the rate of people in their 20s and 30s over a comparable layoff.
Myth: “If I’m not in the gym, there’s nothing I can do.”
Fact: even a small amount of activity — walking, bodyweight movements, light resistance work once or twice a week — meaningfully slows the loss. This is the single biggest lever in the calculator above.
What the calculator factors in
Five inputs, each backed by a different piece of the research above: training type (strength fades slower than cardio), training experience (your “safety window” scales with how long you’ve been consistent — shown directly under the break-length slider), break length, age (the multiplier increases past 50 and again past 65), and what you actually do during the break. The output is always a range, not a single number — anyone promising you an exact percentage is overstating what the science actually supports.
A worked example
Intermediate lifter, 6-week break, age 40, doing nothing at all: roughly 83–91% of strength retained and 71–85% of endurance — solidly in the caution zone, recoverable in 2–4 weeks once training resumes. Swap “nothing at all” for a couple of light bodyweight sessions a week, and strength retention climbs to roughly 92–95%. Same break, same age, same person — the only thing that changed was showing up for 15 minutes twice a week.
